Warmup with joint mobility, dynamic movement, and foam roller.  Today we are going to hit a you go I go training session.  In my opinion, the best bang for you buck movement that you can perform.  It hits the entire body and becomes a mental test just as much as a physical one.  Long Cycle Clean and Jerks.  This is great if you have a partner, but if you don't, simply take 30-90 seconds rest in between sets.  Try not to exceed 90 seconds.  Hammer it out just like Ilika in this video. http://www.youtube.com/watch?v=jGffLyTuqbc
